How Long Do Beetroot Supplements Take to Work? At a Glance

Exercise performance: Take beetroot supplements around 2-3 hours before exercise.

Recommended nitrate dose: Research commonly uses 310-560 mg of dietary nitrate.

Beetroot juice, powder or capsules: Timing is broadly similar, provided they contain enough nitrate. Powder and capsules practically fail to provide enough nitrate. Choose beet shots.

Nitrate loading: Taking nitrate daily for 3-7 days before an event is another research-backed approach.

Blood pressure: Effects may occur within hours, while sustained benefits have been studied over days or weeks.

How long it stays in your system: Blood nitrate and nitrite levels generally return towards baseline within 24 hours.

How to tell if it's working: You may not feel anything. Beetroot isn't a stimulant like caffeine.

Beetroot supplements can start working within 2 to 3 hours for acute effects linked to nitric oxide and exercise performance. Blood pressure can also respond within hours, while studies looking at sustained cardiovascular effects typically use daily supplementation over several days or weeks.

The important thing to understand is that beetroot doesn't work like caffeine. You shouldn't expect a sudden energy hit 20 minutes after taking it.

Most of the performance benefits associated with beetroot come from dietary nitrate. Once consumed, nitrate enters the bloodstream and is partly recirculated into saliva, where bacteria in the mouth convert it into nitrite. That nitrite can then be converted into nitric oxide in the body.

Plasma nitrate generally peaks around 1-2 hours after ingestion, while plasma nitrite tends to peak around 2-3 hours later. That is why nitrate supplements are commonly taken a few hours before exercise rather than immediately before it.

The short answer: for exercise, aim for around 2-3 hours before you start. For longer-term cardiovascular effects, regular daily intake matters more than one perfectly timed dose.

How Long It Takes for Exercise and Performance

For athletes, the most important window is around 2-3 hours before training or competition.

This lines up closely with the point at which plasma nitrite concentrations tend to peak following dietary nitrate intake. Expert consensus recommends consuming nitrate around 2-4 hours before exercise, while 2-3 hours is the practical window used in many studies.

Nitric oxide can influence blood flow, muscle function and the oxygen cost of exercise. That doesn't mean you will necessarily feel beetroot working. There is no stimulant buzz. Instead, the effect is generally about helping the body perform more efficiently during exercise.

So if you're wondering how long it takes for beetroot to give you energy, that isn't quite how it works. Beetroot doesn't provide an immediate energy boost in the way caffeine or carbohydrate can. The nitrate it contains supports physiological processes associated with exercise performance.

A single pre-exercise dose can be useful, but another approach is nitrate loading. Studies have used daily nitrate supplementation for several days before an event, with 3-7 days being a common short-term loading period. Both acute and multi-day strategies have been studied for exercise performance.

If you're preparing for an event, see our How to Nitrate-Load for Peak Performance guide for the full protocol.

How much beetroot powder before a workout?

There isn't one reliable answer in grams of powder.

What matters for performance is the amount of nitrate, not simply how many grams of beetroot powder are in the scoop.

Sports nutrition research commonly uses roughly 5-9 mmol of nitrate, equivalent to around 310-560 mg, before exercise.

The problem is that nitrate content can vary between beetroot products. If a powder only tells you that it contains, for example, 5 g of beetroot powder but doesn't state the nitrate content, you cannot tell from that figure alone whether it supplies a research-backed nitrate dose.

So rather than asking only "how much beetroot powder pre workout?", check how much nitrate that serving actually provides.

How long does beetroot powder take to work?

If the powder contains enough dietary nitrate, the timing is broadly the same as other nitrate-rich beetroot products: around 2-3 hours before exercise.

The format itself doesn't make the nitrate pathway dramatically faster. The bigger question is whether the product supplies enough nitrate in the first place.

How Long It Takes for Blood Pressure and Heart Health

Dietary nitrate can also affect blood pressure, but the timeline is slightly more complicated.

Acute changes have been measured within hours of nitrate-rich beetroot juice intake. Short-term studies have also reported reductions after several days of supplementation, including trials using three days of dietary nitrate.

For sustained effects, researchers have typically looked at regular daily intake over longer periods. A randomised, double-blind trial in people with hypertension, for example, used daily nitrate-rich beetroot juice for four weeks and found sustained reductions in blood pressure.

So it is better to think of this as two timelines:

An acute nitrate response happens within hours.

A sustained blood-pressure effect is generally studied through consistent intake over days or weeks.

For this type of regular use, consistency is more important than whether you take beetroot first thing in the morning or at night. For performance, however, timing it relative to your workout matters.

Beetroot supplements should not be used as a replacement for prescribed blood-pressure medication. If you take medication for blood pressure or have a relevant health condition, speak with your GP before adding a concentrated nitrate supplement. This isn't and we cannot give you medical advice.

How Long Do Beetroot Supplements Stay in Your System?

After a dose of dietary nitrate, plasma nitrate typically rises quickly and peaks after around 1-2 hours. Plasma nitrite usually peaks later, at around 2-3 hours.

Both then gradually fall, with levels generally returning towards baseline by around 24 hours.

That doesn't mean the performance effect is equally strong for the entire 24-hour period.

For exercise, the 2-3 hour window remains the most useful practical target because it lines up closely with peak circulating nitrite.

How to Make Sure It's Actually Working

First, check the nitrate dose.

Two products can both be labelled "beetroot" while supplying very different amounts of dietary nitrate. If you're using beetroot specifically for performance, look for a product that tells you how much nitrate you are actually getting rather than only giving the weight of the beetroot ingredient.

Second, be careful with antibacterial mouthwash around nitrate supplementation.

The bacteria in your mouth play an important role in converting nitrate into nitrite. Studies have shown that antibacterial or antiseptic mouthwash can substantially reduce this conversion and blunt the increase in circulating nitrite after nitrate intake.

Finally, test your approach in training before relying on it for an important race or event. That gives you a chance to get the dose, timing and your own tolerance right beforehand.

How can you tell if beetroot is working?

You might not be able to feel it.

Unlike caffeine, beetroot doesn't normally produce an obvious sensation when it starts working. For athletes, the more useful approach is to compare repeatable training sessions, pace, power, perceived effort or other relevant performance measures.

For blood pressure, the only meaningful way to know whether it is changing is to measure it rather than relying on how you feel.

Is There a Downside to Taking Beetroot Supplements?

Beetroot and dietary nitrate are generally well tolerated, but there are a few things worth knowing.

One harmless effect is beeturia, where urine - and sometimes stools - can turn pink or red after consuming beetroot. It can look surprising, but it is caused by beetroot pigments and is typically harmless.

Some people can also experience gastrointestinal discomfort with larger quantities of beetroot products.

People with a history of calcium-oxalate kidney stones, kidney disease, very low blood pressure, or those taking blood-pressure medication should speak with a GP or relevant healthcare professional before using concentrated beetroot or nitrate supplements regularly. Again, we can't provide medical advice.

Is It Good to Take Beetroot Capsules Every Day?

That depends on why you're taking them.

Daily supplementation is commonly used in studies looking at blood pressure and longer-term cardiovascular effects.

For performance, you do not necessarily need to take beetroot every day indefinitely. A single pre-exercise dose can be used, while athletes preparing for a specific race or event may choose a 3-7 day nitrate-loading period.

With capsules, the same rule applies as with powders: check the actual nitrate content. A capsule containing a large number of milligrams of beetroot is not necessarily supplying a large amount of nitrate - in fact it is very difficult to get anywhere near enough nitrate in a capsule and if we did this we would need maybe 10-20 capsules to pack the nitrate into it, so a Nitrate 400 shot is much more practical.

Get the Timing and Dose Right

For exercise performance, the main takeaway is simple: use a known nitrate dose and take it around 2-3 hours before you need it.

Beet It Sport Nitrate 400 makes that straightforward. Each 70 ml shot provides 400 mg of nitrate, giving you a known dose rather than leaving you to estimate nitrate intake from beetroot weight alone.
